SIx SIMPLE MOVES TO HELP YOU GET A kILLER CHEST, ARMS, AND ABS.

YOu’vE bEEn WAiling on your pecs and doing your daily push-up regimen, but you’re not getting the results you de-serve. Mix these six simple moves into your regular routine to gain strength and build bigger arms, a firm chest, and killer six-pack abs. Trust us.

UP fRONT

ARMS CLOSE-GRIP CHIN-UPgrab the chin-up bar with an underhand grip and your hands spaced about six inches apart. Hang with your arms straight. Stare straight ahead, point your elbows down, and pull yourself up until the bar is directly under your chin. Then lower to the start-ing position and repeat as many times as possible for one set. Do three sets.

SINGLE-ARM DUMBBELL CURLHold a dumbbell in each hand. Curl the weight in your left hand until your elbow is bent 90 degrees. Holding that position, curl the weight in your right hand toward your shoulder, then lower it. Repeat for a set of 10 to 12 reps, maintaining a right angle with your left arm. Repeat on the other side for a set. Do three sets for each arm.

Combine the two moves in one session with a 90-second rest between exercises for a more intense, bicep-building workout.

TIP

CHESTALTERNATING CHEST PRESSlie on your back with your feet flat on the floor. Hold a pair of dumbbells over your chest with straight arms. lower the weight in your right hand to the side of your chest while keeping your left arm straight. Pause, then press your right arm back up. Repeat with your left arm to complete one repeti-tion. Do 12 reps for each arm.

CABLE CHEST fLYStand between the stacks of a cable crossover sta-tion and grab a stirrup handle from the high pulleys in each hand. Pull the handles together so they meet in front of your chest. Return to the starting posi-tion and repeat. Do 12 reps for each leg.

Doing chest exercises back-to-back will help keep consistent tension on your chest muscles and spur growth.

TIP

ABSMEDICINE BALL ROTATIONHold a four- to eight-pound medicine ball about one foot from your chest and sit on the floor with your knees slightly bent. lift your feet three inches off the floor and balance on your butt. Cross your ankles and lean back 45 degrees. Pull your belly button toward your spine and rotate your torso to the left, allowing your arms to follow. Touch the ball to the floor on the left side. Quickly twist to the right. Do eight to 12 touches on each side.

REVERSE CRUNCH lie on your back on an exercise bench. Raise your legs and bend your knees to a 90-degree angle over your hips. grab the bench beneath your head. Curl your hips toward your chest, lifting your tailbone about two inches. Slowly lower your body to the bench. Do 10 to 12 reps.

Straighten your legs to make the move more challenging.

YOu bORED? You shouldn’t be. Working out is meant to be a challenge. A primal release. A good part of your day. but boring? not if you’re doing it right. So keep it fresh with some alternatives to free weights and cardio machines. Try these moves with a jump rope, medicine ball, and resistance band for a tough workout with a little zing.

WAkE IT UP

fIRM YOUR CHEST AND ARMS Grab one end of the band in each hand. Stand up straight with your feet about two to three feet apart and place your left foot on the band’s center. Turn your right foot out about �0 degrees. Your palms should be facing down and your arms slightly bent. Bending your right knee, lunge to the right and raise your right arm across your body and overhead. Slowly lower your arm and return to the straight-leg position. After �0 reps, switch sides.

SHOULDER SHAPER AND BUN BLASTER Grip one end of the band in each hand. Place your left foot on the center of the band and take a step back with your right. Bending both knees, lower yourself halfway toward the floor into a lunge with your front knee directly above your ankle. Stretch the band to your shoulders with your palms facing forward. Press the band overhead while straightening your left leg and lifting your right leg behind you. Squeeze your butt as you lift. Lower your arms and return to the lunge position. Switch legs after �0 reps.

RESISTANCE BANDSit looks like a lame, late-night infomercial, but it is actually a great tool. it’s the resistance band, and it really does work for an on-the-go workout. These two exercises work several muscles at a time.

DOUBLE CRUNCH Lie on your back with your hips and knees bent and your feet off the floor. Rest your hands on your chest. Position the ball between your knees. Exhale as you lift your shoulders off the floor and bring your knees toward your chest. Grab the ball with your hands, bring it to your chest as you inhale, and return your shoulders and legs to the starting position. Transfer the ball back to your legs on the next rep and keep alternating ball positions.

LEG SCULPTOR Stand with the ball between your back and a wall. Your feet should be about one foot in front of your hips. Cross your arms over your chest. keeping constant pressure against the ball, bend your knees and roll the ball slowly down the wall until your thighs are parallel to the floor and your knees are over your ankles. Hold for a second, then stand up. Repeat.

MEDICINE BALLThis ain’t your crusty old gym teacher’s medi-cine ball. The new ones now have easier-to-grab surfaces, and they come in many sizes and weights. You can use these balls like traditional dumbbells to strengthen all major muscle groups. Plus, you’ll look like you really know what you’re doing.

JUMP ROPE There may be nothing more impressive than a fit person rocking a jump rope—the perfect combo of grace, agility, and sweat. Jumping rope uses all your muscles and joints. it also requires some athleticism, skill, and practice. Jump-start your workout with these drills.

JOG STEP

Begin with your right foot planted, your left foot slightly above the floor, and the rope behind you. Swing the rope over your head and jump. As the rope comes down, jump off your right foot, allowing the rope to pass under both feet, and land on your left foot, keeping your right foot suspended.

CRISSCROSS The trick here is to cross your arms at hip level. Jump rope normally for a bit. When the rope passes overhead, begin to cross hands. They should reach the opposite sides near your hips as the rope touches the floor. Jump, then keep your hands still while the rope rises. Start to uncross as the rope peaks the second time.

Seems so miniscule, barely enough time to boil an egg. but, as boxers know, put yourself through a three-minute round in the ring and those 180 seconds turn into a whole different thing. You become the egg. Just hoping to survive. Make it to the bell and you’ve proven something to the world. And yourself.

How can a mere mortal get the feeling, endurance,

and bodily benefits of this kind of extended short-burst exercise, without having to risk a cut? no worries. We’ve figured it out for you. Try any of these moves (for 30 to 60 seconds at first, before working up to that magic three-minute mark). String ’em all together for a short workout or warm-up that can knock you for a loop but leave your body lean and mean.

WEIGH IN Do full-range-of-motion bicep curls for 30 seconds. Follow up with military presses for another 30, then combine both in one movement, raising the weights from the bottom of the curl position to your shoulders and above your head. (The next day work your legs: Do lunges and squats while holding weights.)

5CRUNCH TIME Roll over for abdominal crunches. Feet on the floor, hands behind your head, and shoulders lifted off the ground, then lower and repeat. For the second set, the upper body remains flat while you raise your knees toward the ceiling, lower, and repeat—a small but powerful movement.

4PUSH UP Do as many push-ups as you can—nice and smooth—for 30 seconds. Keep your body straight from your shoulders to your ankles and lower yourself until your upper arms are lower than your elbows. Push yourself up.

3JUMP START Jump rope for 30 seconds. Start with both feet together and your elbows bent in tight, and stay close to the ground. go 85 percent of max for half a minute. When you work up to 60 seconds, you’re only a third of the way through the round.

2SHADOWBOx Start with smooth, controlled punches—six to the imagi-nary body, six to the phantom head, again and again for 30 seconds. Keep those gloves up and feet dancing. Extend the punch out, then pull it back to guard your face and chin. bob and weave to avoid vicious (if fictitious) counterpunches.

HOW DO YOu KnOW SPinning iS An inTEnSE WORKOuT? The classroom’s fogged-up mirrors and windows, plus the pools of sweat under the bikes, are a few good clues. Whether you’re a first-timer or a die-hard, you’re sure to get your heart pumping in just about any indoor cycling class. but to truly give it all you’ve got, tweak your routine to rev it up and blast even harder through your cycle-powered sweat session.

MAkE AN ADJUSTMENT

You should be the person fiddling multiple times with the height of your seat before you begin. Finding the sweet spot will give you stronger pedaling power and prevent unneces-sary strain to your knees or ham-strings. Check yourself: When you’re not moving, your leg should extend down toward the ground with your knee slightly bent and your heel still resting comfortably on the pedal. Once you get moving, you’ll have the perfect bend in your knees to push you through safely.

CRANk IT UP

god created the resistance knob for a heavenly reason. use it, especially on hills, to cut the fat and carve out some leg muscle. Dixie Douville, Rn, a master spinning instructor with Mad Dogg Athletics in Flanders, new Jersey, advises a pace of 60 to 80 revolutions per minute on hills. Find yours by counting how many times one foot goes around in 15 seconds and multiplying by four.

AND kEEP IT THERE

On flat terrain, aim for 80 to 110 revo-lutions per minute. That way, you’ll use your muscles, not the momentum of the weighted front wheel, to power the bike. go faster and you risk momentum taking over. “if you’re going above 110, you need to increase resistance,” until you’re back in the 80 to 110 range, Douville says. “That makes the workout much harder and the calorie burn more significant than just pedaling faster.”

SIT WHEN YOU CLIMB

This posture increases your muscular endurance and incinerates more fat. When you stand, you can use your whole leg for leverage and your body weight for momentum; sitting means you have to push more weight around with less help. “unless you increase the resistance significantly, standing is basically bailing out of a climb,” Douville says.

GAIN A LEG UP broaden your muscle horizon with at least 15 minutes of yoga or pilates twice a week. Stretching your legs could improve muscle performance, reports a Clinical Journal of Sport Medicine study. Scientists took flexi-bility and leg-strength measurements for 30 participants and asked them to stretch each leg for two minutes, five days per week. After six weeks, volunteers’ flexibility had increased by 35 percent, quad strength by 3.2 percent, and hamstring strength by 5 percent. Stretching helps make your legs stronger by increasing your muscles’ range of motion, making joint movement more efficient. That translates into more power, explains Carol garber, PhD.

WIN IN THE HOME STRETCH

How you move can improve your mood. boston university researchers found stretching may relieve depression. They took brain scans of eight adults before and after a 60-minute yoga session and noticed a 27 percent increase in the neurotransmitter gamma-ami-nobutyric acid (gAbA). When gAbA levels are low, so are your spirits, says the study’s author Chris Streeter, MD. Try this yoga pose: Place your hands against a wall at chest level. Step back until your body is bent 90 degrees at the hips, then push against the wall, keeping your neck in line with your spine. Hold for two minutes.

fEEL THE BURNYou know that pilates tightens torsos as well as any ab exercise. now research reveals that it can blast away as many calories as some aerobic workouts. Auburn university scientists tracked the calorie burn of 10 men and women while they did various pilates routines for 40 to 50 minutes. basic workouts burned 200 calories; intermediate, 292 calories; advanced, 360 calories (all calculations based on a 150-pound woman).

After six weeks the entire group showed significant improvement in endothelial function, or the ability of the blood vessels to dilate, which reflects the health of the inner linings of the arteries. SPINE STRETCHStand several feet behind a chair.
